Three Things Thursday

1. SCKLM has been postponed to 29 September 2013. It’s probably the best decision but a lot of runners are not taking this lying down and I’ve read some pretty angry comments and brickbats on the interweb. Sure, things are improving but they’re not “back to normal” or “fine and dandy”.

2. Speaking of the haze, I’m still trying to get my head around why everyone is so hung up over a number. Dudes and dudettes, it’s just a number! Are you trying to tell me that you’re well and healthy when you’re hacking up like crazy, nursing a blocked nose, having difficulties breathing, feverish, splitting headaches etc because the API = 10?!?!?! Oh c’mon, your body is a better indicator! And BTW, the API is pretty much “useless” since it’s a 3-hour average and the current number is probably higher. The US and even China have done away with the API and use the AQI which incorporates the PM count. Yim posted an interesting article on the API, AQI and PM – go have a read; it’s good stuff.

Some important facts about breathing:
The better your breathing, the less breaths per minute you need to take. Twelve breaths per minute would be about the upper limit of what you should be breathing. Less than that is better. When doing focused,relaxed breathing, you should be able to reduce your breaths per minute to four.

Good breathing uses the diaphragm rather that the chest. The effects of this are to allow slower, fuller breaths. Hyperventilation is much less likely to occur in people who use the diaphragm to breathe. Among others things such as acting as a Lymphatic pump the diaphragm massages the abdominal organs and by equalising the pressure difference between the thoracic and abdominal cavities, prevents the upward movement of organs such as the stomach and gall bladder, helping to correct acid reflux and gall bladder problems.

Bad breathing tends to be localised in the upper chest and rapid chest breathing is the hallmark of classic hyperventilation or over breathing. People who hyperventilate usually say that they can't take a full or satisfying breath and run out of breath easily. They feel they need to breathe more but, if they try find that it makes them feel worse.

Over breathing should be avoided at all times & especially during the haze

To Avoid chest/over breathing:

1. Maintain an upright posture at all times as much as possible to allow for diaphragmatic breathing. If sitting make sure you are not leaning back on your chair.
2. As you sit upright you will notice a slight tone in the abdominal muscles but make sure to relax all the secondary muscles of breathing such as chest & shoulders.
3. Breath only through the nose as mouth breathing is detrimental on two counts - It induces over breathing/gulping too much air and the toxins inhaled can stay in the lungs for up to 60 to 120 days. Nasal breathing on the other hand can filter it out and it can leave the body in 15 to 20 mins. In addition to acting as a filter, the nose also humidifies, adjusts the temperature and regulates the flow (in and out) – essential roles when you’re exposing yourself to the outside polluted air 20,000 times a day. Interestingly, we’re most vulnerable to this while asleep and should ideally sleep on our left side* (see below)
4. The chest should not move when you are breathing. You will feel the gentle rise & fall of your belly particularly the area just below the ribcage (around the diaphragm area).

Try to remain in a cooler environment to avoid heavy breathing. The warmer the temp, the greater the risk of over breathing. Do not wear tight fitting garments as that will restrict the movement of breathing muscles. Eat light & as little animal protein & processed foods as possible as this too can cause over breathing.

Try this simple exercise:

1. Sit upright (try not to lean against the chair)
2. Maintain a closed mouth and nose breath only.
3. Relax the whole body particularly the forehead, jaws, shoulders
4. Become aware of your breath by placing your palm on your belly and feel the gentle rise & fall of your belly. Maintain the slight tone of your belly- this happens naturally as you sit up tall/upright
5. Then place one palm under the nostrils and the other on the chest. If you are feeling too much draft of air going into and coming out of your nostrils chances are your chest is moving & you are breathing too much. On the other hand when you are breathing lightly and feeling a very slight draft of air going in and coming out, you will notice that your chest muscles hardly move at all! The ideal is when they don't move at all!!!
6. To prevent the chest from moving: Reduce the amount of air breathed in & breathed out. Especially during this haze. Breathing too much air is detrimental and will make you more breathless! It will also make you more susceptible to colds, coughs, virus attacks.
7. Reduce the depth of air being breathed in and out
8. Maintain relaxed diaphragm/breathing muscles.
9. Try shorter inhalations & relaxed exhalations - just relaxing the diaphragm will help
10. You may experience slight air hunger (a need to breathe more to compensate for this. Instead swallow & avoid the urge to do this) This is when there will be dilation of bronchioles and you will feel greater oxygenation
11. Try to remain conscious of your breath for at least 3-5 mins. Just being aware of your breath will slow it down.
12. During the day try this simple exercise many times and you will feel a noticeable difference by the evening. Try this and let me know if it helped!

Low-volume breathing often reduces the effort of breathing, leads to relaxation of respiratory muscles, and improves the function of the diaphragm.

Other tips for good breathing/good health:

1. Cold water showers are much better for your breathing & overall health rather than warm/hot showers
2. Sleep on your side & not on back (preferably on left)
3. Supplements such as Omega 3 found in fish oil, flaxseed oil
4. Magnesium; B Vitamins & Co Enzyme Q10
5. Add more fresh turmeric, ginger, garlic & onion to your cooking.

Recipe : If you have a cold or cough or fatigue try this recipe : Cayenne or any other chillie pwdr a great cure for pretty much everything. Boil water on the stove, and add cayenne or any chillie pwdr (hotter the better) crushed garlic (4 cloves), half an onion, and grated ginger. THIS COMBINATION IS AMAZING. It is SO powerful. The most vital ingredients are the cayenne and garlic, but the onion and ginger are also very helpful. Make sure and boil everything until the onion is mushy, and the garlic is too. Keep a lid on, but every so often inhale the steam from the boiling remedy.. very soothing! Pour it into a glass and drink the whole thing. It is very potent. You can add honey (make sure liquid is not hot when you add honey. It has to be brought to room temp if you add honey) to it.

Other useful tips:

1. Nasal wash with salt water once a day (avoid if you have ear infection). Water should not be too warm, just tepid and not too salty (like ocean water)
2. If you find that the mucosa in your nose (inside your nose) is very dry, lubricate it with olive oil or coconut oil.
3. Avoid too much animal protein as it will make you over breathe & fatigued easily. Eat lightly cooked meals.
4. You will find that when you breathe lightly you will not feel hungry easily and be much more energised despite the haze.

The body is intelligent and can adapt to any conditions provided we provide it with the:

• Right Food, Enough hydration
• Light breathing so that we get enough oxygen & maintain the right pH balance.
• Yoga stretches which will induce light breathing & relaxation of the body & mind.
• Avoid strong breathing practices & heavy exercise which induce mouth breathing & over breathing during the haze

Summary:

Sit or stand upright as you go about your day. This will enable diaphragmatic action & prevent you from chest breathing & hyperventilation The current haze can lead to hyperventilation & a rise in respiratory ailments. To prevent this: Keep your mouth shut and ensure that you are only breathing through the nose at all times. This will help prevent colds, coughs, mucous & phlegm production.

If you breathe imperceptibly through just your nose, something astonishing happens – your bronchial tubes enlarge naturally.Breathing lightly will help stop sneezing, get rid of headaches, reduce appetite, keep you slimmer, calm your mood. In challenging times like this your body will be better able to cope!

180 turnaround

After a week of “better-than-Singapore’s fate”, things took a 180-degree turn on Saturday and I’ve been hiding indoors ever since. Maybe except for a short run on Sunday morning with the TPRC gang (after scrapping the planned Solaris route), some gym work, Vinyasa Yoga, grocery shopping and paying the bills. This is what happens when the parents are away! Oh and one of the fishes I was babysitting turned belly up on Friday; SW suggested I get a FEW replacements as “insurance”. Goes without saying my “babysitting” skills are top notch.

Dinner escapade (blackout at home!) with the beautiful, funny and all round awesome babe at Pasta Zanmai on Saturday




We Michael continued with the switchabouts – lots of flexibility and instability workouts on this morning’s workout. A good thing too since I’ve been nursing a head-egg since yesterday. BTW, does anyone know if I can send my medical bills to the Indonesian embassy?????

Five Things Friday

1. It was another beautiful (read: cool temps) and I just had to head to the park even if it’s just for a walk.

2. It’s the end of the week which equates to the attack of bazillions of zzz monsters. I usually need to armour shield myself on Mondays and Fridays regardless of how many shut eye hours I get. Hopefully this will come in handy. Or maybe not.

3. It took me more than an hour to get home in the past 2 days which naturally meant dinner was at 9:30pm. Can we have smoother traffic this evening? Prettty please…coz this sista have a “Yum Cha” session with the gang. Provided the zzz monsters can be kept at bay.

4. Thank goodness Buteyko was "good-to-me" this morning. If you had been in the same room as me in the past 2 morning, you would have called the paramedics PRONTO!

5. Pull-ups should be the first order of the day, when energy levels are high!!! Not the last! Oh it builds endurance? Ok, if you say so…then you do it. :P

Three Things Thursday

1. Kicked started Thursday with java and Butyeko; the latter was rough. Not sure what triggered that – yesterday’s diet was “clean” and the CP went well. Oh well, got it done.

2. How about a 600lbs leg squat press that was preceded by a 150lbs squat to jolt you outta your slumber? Yup, that was me during this morning uber short warm up run – I definitely need a warm up either on the elliptical or run before hitting the weights but I gathered that’s the reverse for most of you folks. To each, his own. Wokie, back to the leg pulping session (focus people, focus!)

a) Smith machine BB squats (first sets always trick you into thinking it’s easier than you imagine and that’s coz the first one you do is either set 0 aka the warm up one!)
b) Cybex plate loaded leg squat press (read the first sentence of item 2 above; glutes = IOMS)

d) Box jumps (opened my big mouth last week when we were reviewing what Adrian and I went through)

3. It’s been so hot and humid around here lately that I’m cranking up the fan (speed 4) or AC. On this too, the weather is playing havoc with my nutrition – zero appetite – and meals these days have been light (read: sandwiches).

Starting Anew – 14-Day Challenge: Days 7, 8 and 9

Day 7: Saturday

Day-long hike to Lata Medang and Lubuk Mecu but not before a quick meditation in the morning. Totally whacked out after that; the hike itself wasn’t as difficult; the travel time (especially the traffic on the way home!) was the killer! Now who would have thought there’s traffic in Rawang, Kepong etc on a Saturday evening?!?!?! It was a different workout and cross training for sure.

The hike ended with a sumptuous lunch/tea at Ulu Yam where we also celebrated this boy’s “107th” birthday. I had the God-sent coconut juice and cake but let me assure you that the rest swept clean the other dishes! Easily. No. Sweat.








Challenge: Checked!

Day 8: Sunday

Super not awesome…that casual hike did me in! Shin splints that were so bad that I had to ask for a painkiller and mom even suspected a major muscle tear. Thank god, it’s not but the last 24 hours have been super harrowing; nothing worked – Celebrex, stretching, foam rolling, elevating it, heat pack, ice pack, muscle rub, patches. Nada. Nothing. Zilch.

Spent the day in bed trying to sleep…to no avail and started formulating backup plans for a colleague today (important, break-or-deal meeting this afternoon!). The pain only subsided at midnight at which point I walloped a kaya puff coz I woke up hungry (zzz at 8pm after dinner. You can pick up your jaw from the floor now. You’re welcome.)

Challenge: Failed. Resoundingly.

Day 9: Today’s workout:

Hampered by the shin splints, hence the Back & Lats this morning. Put in a short sun salutation before heading to the gym.

Five Things Friday

1. I need a stronger cup of java today! Have been fighting the zzz monsters this whole week and so far, it’s 4-0. Of course, most of it have been my own doing – trawling the Internet, G-chatting etc every night.

2. Buteyko was tough this morning because my mind was wandering but I got it done. There’s really no discernible pattern to “fantastic”, “good”, “average” or “downright trodden” days with Buteyko and I’ve been doing it everyday for the past 4 years. The days when you think the stars are lined up perfectly (e.g. relaxed, concentrated, sufficient sleep, no “prohibited” food the previous day etc), bam…you get hit by a ton of bricks and it becomes the toughest 2 minutes of your life.

3. The plantar fasciitis on the left heel is acting up; figuring if I should take the weekend off running as well. In addition to having Mr Soon massage the h*ll out of it. I thought {mistakenly} that it was on the road to recovery after a less-painful week last week but voila…it’s been killing me after every single run this week. Michael “theorizes” that it’s probably tired and stressed this week. Remedies welcome!

4. Bento Box Lunch: Half and half portions of rice, “salmon” (don’t ask me how they made it look so real!) and “tired looking” veg and pasta salad


5. Michael and I worked on Shoulders & Delts this morning – final workout for the week. 4-day strength training weeks are tough but I know they’re good for me. Suck it up buttercup!

Desa Waterpark Training – 4 September 2012

Route: Seputeh – Desa Waterpark – Taman Desa
Distance: 10.21km (Garmin)
Timing: 53:50 for 5:16 min/km pace

We started early. Like really early. 6 am. Ok, maybe it’s not early for some of you but it’s definitely early for Kenny (I’m typically up earlier to put in a round of Buteyko and sun salutations). The early start was for us to finish the run (longer than the usual 2 lapsof Taman Desa Seputeh) by 7:15 in order for Kenny to get to work. Oh, it was also hot and muggy out there; in fact, it’s been so hot, warm and humid this past weekend that the AC has been switched on for most of the afternoon and night.

First half Seputeh – Desa Waterpark (5.083km; 26:51)
Tough going for both of us, more so for Kenny because his asthma acted up. I was slightly ahead as we got onto Old Klang Road and this distance widened as we head into km2-3.

Felt better after the turnaround. Looks like it takes me about 3 miles to warm up.

Climb to Taman Desa hilltop (1.789km; 10:02)
Going with the feel-good factor, decided to tackle the 1.8-2km climb up Taman Desa. Yeah, I couldn’t believe I decided to do it too. Then again, running into the headwinds along Old Klang Road on a traffic-heavy weekday was less appealing. Tough climb and the quads didn’t miss telling me that…CONTINOUSLY; dodged a few cars, vans and bus along the route. Interesting scene: a police car at the side of the road with the swirling blue lights switched on. Yup, now you know how unassuming my runs are if seeing a police car is this highlight!

I think this section was the only reason I decided on the climb in the previous section. And one huge ass rat ran across the road near the apartment as I speeding downhill! Eeegads!

One Leg Strength Training + 2 Run = Exhausted Blogger

adiNation Training Run – 11 July 2012

Timing: 44:05 for 5:12 min/km pace

Lap 1 (2.272km; 13:09)
Started with Adam and Vijay and the plan was to take it slow: me coz it was my second leg training for the day and Adam and Vijay coz they were in recovery mode after Gold Coast. Had buzzed Lai earlier in the afternoon and we had planned to run easy; thought he would have joined us in lap 2 after changing but looks like he was secretly craving Boss’ stair training! The evening was cool after the day long rain which made it perfect to be out there yesterday.

Lap 2 (2.282km; 11:28)
Vijay had dropped back in lap 1 and Adam was slightly behind me here and all systems were good to go. But he hung back even more after the first km!

Lap 3 (3.912km; 19:25)
Oh boy, not looking good here coz I was alone (read: likely to cut it short) and the pace felt fast (no, I don’t look at the Garmin on runs lest it stresses me out) (read: blowing up soon!). I was pacing a guy in a yellow tee for most of lap 2 and part of lap 3 and decided to throw in the Deer Park/Bird Park not because I enjoy hill training (cross my heart here!); more of making myself go the distance instead of finishing at lap 3 around the lake. Plus I was getting bored.

Biggest mistake Second biggest mistake of my life. This morning was the biggest. The hills at Deer Park/Bird Park = me looking deathly and breathing heavier. Yeah, there goes Ms Buteyko! Met Lai at the top of Deer Park and I must have been a sight!

Thank goodness it was downhill and flattish after Bird Park.

Hill Training – 12 July 2012

Route: 1 lap each around Taman Desa Seputeh + Taman Desa
Distance: 4km + 6km = 10km (Garmin: 9.99km)
Timing: 52:28 for 5:15 min/km pace

I obviously didn’t get the message yesterday because I was out there again this morning. On the HILLS. BIGGEST MISTAKE OF MY LIFE.

Quads were positively quivering even in resting mode aka zzz and the glutes were sore. Still are!

Warm up: House to train station via furniture mall (0.903km; 5:20)
Solo run this morning since Kenny pulled his hamstring during a game over the weekend. No real plan or rather I was hoping to put in some easy miles and be done for the week. Surprisingly, this didn’t feel bad.

Lap 1 (3.402km; 17:41)
Even more of a surprise. It didn’t feel bad; in fact I was probably grinning like some cheesy cat on this lap.

Lap 2 (via furniture mall again!) (5.688km; 29:23)
Got bored of the Taman Desa Seputeh lap and was in 2 minds: (1) 6km back to the house via Old Klang Road (there wasn’t really any need to tag on any more mileage for the week) or (2) 10km via Taman Desa. Ooppsss, realized I needed to “report” my training to Kenny and I didn’t think he would be too pleased with option (1) although the legs and heart were begging.

Le sigh. BIGGEST MISTAKE OF MY LIFE. 90% close to blowing up on the straight at Old Klang Road. See, this is why I can’t run alone! I’ve no sense of pacing. 99.9999999999999999% close to blowing up on the Taman Desa hill – the quads were in PAIN. Like really really excruciating pain for 2+ km. BIGGEST MISTAKE OF MY LIFE. And there was no way to turn back because it was the same distance going forward and back. BIGGEST MISTAKE OF MY LIFE.

Just looked at the splits for yesterday and today’s runs – way way above EASY pace. No wonder I was poofed!!!

Evidently stuffing myself is much easier than the past 2 days’ of training. I’m probably net positive on the calorie count after this. Corn on cob (sorry! Leftover. What can I say?!) and naan with soy mayo and dhal curry (unpictured). Dessert shall be dark chocolate vegan cake pie.

15 is the new number

Whew! No more High Reps! Ok, rephrased, no more high reps for 4-5 sets. Michael and I worked on a “sandwich” approach this morning:

- sets 1, 3 (and some 5) would be high reps on a slightly reduced load; obviously reduced does not equal to zero weight plates or anything less than 80-90% of maximum in his books

- sets 2 and 4 would be 15 reps on higher load; the magical 15 of which I could probably muster 1 before quivering

My legs, glutes and calves are already in DOMS mode. Thanks for asking.

Single sets of:
a) EPIC hack squat (where I was practically begging Michael to increase the load just so to avoid the “High Reps” sets; no bueno coz his rationale was we were going to go heavy on the next workout; FML!)
b) Cybex plate loaded leg squat press (stupid chafing on the back of the waist despite my wearing the Nike tights while dealing with starting at “your previous heaviest weight”)
c) Technogym leg press (What??? Double leg press??? And the final set? We needed another trainer to help push for the first rep – just the pick up…and then I had to deal with 190lbs. Well, I think Technogym goes by lbs? Not that it matters since my quads were vibrating since (b) – even had trouble climbing the stairs which gave Michael an odd expression. I guess it’s not often an old lady mounts the gym stairs.)
d) Technogym leg extension (this always hurt since it works on an isolated muscle group)
e) Cybex prone leg curl
f) Cybex seated calf raises (wah! The icing on the cake: more drop sets than usual! Let me tell you this: the calves were on fire even without any weight plates!)
g) Precor AbCrunch

And ladies and gentlemen, we’re done with legs for the week.

Despite the earlier start this morning (6 am!!! which naturally meant I had to wake up even earlier for my Java+quiet time and Buteyko), I felt more awake than on any other day. I think the Buteyko helped tremendously and this morning, it felt so much better (and easier) than it has been for weeks. The thing with Buteyko is it’s unpredictability (at least for me!) – some days like this morning, it’s {more or less} effortless and some (or most) days, I feel like gauging my eyes or stabbing myself. Now if that was possible while you’re “Buteyko-ing”! I digress.

Back on the ball…Michael and I worked on legs, glutes, quads, hammies etc from the word “Go”; no cardio warm up, no lingering, no chit chat. And it was back to single workouts and 4 sets. I enjoyed the quiet time in the gym for half an hour before everyone trooped in. Enjoyed QUIET TIME, not workout or paces he put me through. There’s more than a subtle difference…in case you didn’t know. LOL!

Well technically, we did switch things up since we skipped the cardio.

Single sets of:
a) EPIC hack squat (knees felt creaky on the first set – this is probably the only occasion when a cardio warm up would help; usual weights)
b) Cybex plate weight leg squat press (yeah, something like 700lbs combined; don’t be envious…I’m sure you guys can top this up…EASILY)

Supersets of:
c) Smith machine lunges (nearly “died-ed” because the incremental was 25lbs on each side for each set though we did drop it to 10lbs on the later sets)
d) Step-up with high kicks (absolutely clueless on which muscles it was supposed to target – I was only concentrating on balancing since Michael wanted me to stand right at the edge. Nothing like palming your face at 6am, right?)
e) DB step up on last set to sub (d)

Single sets of:
f) Technogym leg extension (I refused to look at the weight stack until I finished – no point freaking myself out. New weight75lbs on finishing.)
g) Cybex prone leg curl (hammies are my weakest point. Enough said.)

Other Stuff

Mr DOMS will probably show up early but hey, let’s talk about food. Here’s an excerpt of this morning’s conversation:

M: So have you increase your food intake?
Me: Ummm. Ummm. Ummm. (had a cardiac on hearing this! Dontcha do that to me at 6 freaking am again!!!)
M: Oh you know…the 7-meals a day plan we talked about on Sunday?
Me: MORE Ummm. Ummm. Ummm. You know, it’s a bit difficult to do that.
M: Well, like we discussed, at least increase the portion size for a start.
Me: Yeah, have been trying to do that but you know, I can only take in so much…my stomach is rather small.
M: Let’s see the scale in a few weeks.
Me: I think my “problem” is more the cardio and running I’ve been putting in.
M: All the more reason for the 7 meals.

At which point, the probably "mild" aneurysm turned into a "massive-and-deadly-major" cardiac. Right folks…I need suggestion on how to tackle this?!?!?!

Bento Box Lunch

Anyone reckon consuming bazillions of this count towards the 7 meals? Coz I'm thinking of inlcuding it in my same old, same old sandwich lunchie.
