Mid week break


Was good! I think the work week should have a mid week break. Period. Work 2-3 days, day break to recharge, work 2-3 days before the weekend. 

Spent Wednesday morning traversing DH with the TPRC gang and rounding up with a loop around LG (this was solo but since it was a small loop, no biggie). Shower and quick brekkie before meeting Jess on the mat and let me tell you this…it was a sweaty mess alright.

Decided to move up today’s run to yesterday coz you know, you know…to spend time with the TPRC hommies. Back to the grind today – workout and work wise.

Upper Body Workout

Supersets of:
(a)    Incline BB bench press (this was tough coz of the incline angle)
(b)    Close grip lat pull down
(c)     DB chest fly
(d)    Cable reverse pull

(a)    DB bench chest press
(b)    DB bendover wide row
(c)     Cable tricep pressdown
(d)    DB bicep curl

by which time, I was HALF DEAD! Coz coz coz you know ya…we’re working on 5-sets of “low reps”, the latter being a misnomer coz it was definitely NOTlow reps” when you’re end up doing 15 reps. And S sprung a surprise by making me do this!!!!

which thankfully was only 3 sets!

Client lunch today was a draggy, slow event and I was glad to “escape” early with the syndicate guys since they had to man their desks.

Back in the game!


Not really…just that I haven’t been posting. Runs have been going, workouts done, yoga checked. Blogging, journaling nada. We’re switching things up a bit on the workout front – 5 sets instead of the 4 but it’ll be for a few weeks, maybe 3-4 max before we revert to the same ole, same ole. According to S, 5-set workouts are tough on the body and is never meant to be permanent.

This week is week 2 of the 5-set workout and we worked on legs & shoulders…and for good measure, S threw in a “bit of biceps and triceps”. Oh yeah, “for good measure”.

Supersets of:
a)       Smith machine squats (nope, still haven’t figured out how to go “low”, like super low and still be able to get up which is of course being the most important…I mean you can’t be sitting there for the entire workout)
b)      Leg press (and please remind me who said “5 sets but we keep the reps low”…nope, 20 reps is not “low” by any measure)
c)       DB Arnold press (not bad, not bad)
d)      DB single arm lateral raise (chance to “rest”)

Supersets of:
a)       BB deadlift (with reminders to push my butt back)
b)      Leg extension (and another of that “20 reps” thingy for the first 2 sets)
c)       DB frontal raise (not bad, not bad; anyone notice the pattern here???!!!)
d)      Cable upright row (definitely a pattern here coz this was another chance to “rest”)

{for good measure} Supersets of:
a)       Cable bicep curl (first set was a fluke coz it was too heavy)
b)      Cable rope tricep pressdown (neutral coz I could do it!)

The Leg Workout That Didn't Happen

So it didn’t happened…we worked on Lats & Back instead. Not sure if that’s a good thing. For my sanity I mean. I mean it’s just postponing the inevitable. Then again, maybe it’s a good thing because I work up to sore glutes from a weekend of running and yoga (including a double yesterday). Yeah, I should probably get a life.

a)    Free-standing pull-ups (we’re moving on from 10 reps to 12 to 15; scrap that, it’s 15 now)
b)    BB bendover row (the typical partner for a pull-up)

g)    Hoist bicep curl

h)    Reverse abs crunches (with the sets 4 and 5 on the Precor coz someone didn’t have the muscle to hoist herself up)

Five Things Friday

Looks like the blog has taken a backseat but I’m “super determined” to check in here more often (fingers and toes doubly crossed!). It’s been a busy week starting with the PACM dinner on Saturday night followed by an awesome weekend getaway before crashing back into reality on Tuesday (aka work).

This week’s humdrum of activities:

  1. Hot Yoga at BYCH in the morning followed by a delightful breakfast at Tiong Bahru Bakery. Good thing I chose the Cardio class instead of Classic – don’t think my hips would have survived the onslaught of berbanyak-banyak hip openers! I didn’t enjoyed the class as much as I did previously – while the instructor did help point out some of my “flawed” alignment, I felt he was just parroting through the class. You’re supposed to do 2 sets of each pose and his instructions on the second set is EXACTLY the same as the first and again on the other side (left/right), down to the pauses. Sure I get it that it’s basically the same thing but I felt I was listening to a tape recorder. I might give the Classic class a try the next time. Now…does anyone know where I can schmooze hot yoga in KL? Brekkie of scone with apricot jam 

  2. Short run in Seputeh – covered the usual out-and-back but extended it a wee bit by including the mini loop at the playground near the train station. Felt good to have the legs back.
  3. Another short run around the neighbourhood before meeting up with Michael for a Back & Lats workout. Unfortunately I got caught in the rain at km2 and cut the run short. And can someone please check if I’m ok?!?!?! Coz I went for yoga after work2 classes in a week????!!!! I like Susan’s classes and that evening, we did the seated Ashtanga Vinyasa series – lots of alignment and holding the poses a tad longer. Susan is a good teacher especially her understanding of physiology.
  4. It was a cool morning as I set out prancing in Bangsar (hey, I needed a change!) only to discover to my “horror” that it was 2km of pure uphill along Jalan Cenderai-Jalan Ara! Why didn’t someone tell me that it was such a long road????!!!! Guess what I did after work yesterday? Yeah, yoga – I’m getting the hang of this, eh? I think gentle, easy, alignment/supported yoga classes should be mandatory for the 9-5ers. Manoj is an excellent teacher and we covered a lot of backbends and chest openers. Looks like only Manoj and Susan’s classes are for me – their knowledge of the skeletalmuscular and physiology system allowed them to plan and outline the various poses (with modifications for some of the less flexible ones); instructions were clear and they take the time to explain why a certain pose is done in a particular way or how it affects the body etc. Lily’s class on Saturday  just doesn’t cut it for me. I tried! Gave it 2 goes but it’s no-go.
  5. Took the day off running and focused on Chest & Pecs. No, I’ll probably not head for yoga after work and will break the streak. But never say never, right?

A Weekend of Legs

And more legs than I care for. Started with a Leg Workout on Friday followed closely with a short run around DPC as a prelude to Richard’s class on Saturday and concluding with a grand finale in Putrajaya yesterday morning.

If Michael had suggested we do Legs this morning, I would have karate-kicked the fella! No. Kidding. Was super sore at the hips and back of knees after the big walk and contemplated taking the day off today but luckily, they were much better when I woke up this morning. Thought I wouldn’t need the compression stuff today. I thought wrong. And so I look and feel like a bak chang dork with the 2XU in the office. Go ahead…laugh!

a) Smith machine overhead shoulder press (hey only the lower limbs are numb! Though I wouldn’t have made that statement yesterday while I was comatose on the couch for the WHOLE DAY)

Three Things Thursday

1. SCKLM has been postponed to 29 September 2013. It’s probably the best decision but a lot of runners are not taking this lying down and I’ve read some pretty angry comments and brickbats on the interweb. Sure, things are improving but they’re not “back to normal” or “fine and dandy”.

2. Speaking of the haze, I’m still trying to get my head around why everyone is so hung up over a number. Dudes and dudettes, it’s just a number! Are you trying to tell me that you’re well and healthy when you’re hacking up like crazy, nursing a blocked nose, having difficulties breathing, feverish, splitting headaches etc because the API = 10?!?!?! Oh c’mon, your body is a better indicator! And BTW, the API is pretty much “useless” since it’s a 3-hour average and the current number is probably higher. The US and even China have done away with the API and use the AQI which incorporates the PM count. Yim posted an interesting article on the API, AQI and PM – go have a read; it’s good stuff.

Some important facts about breathing:
The better your breathing, the less breaths per minute you need to take. Twelve breaths per minute would be about the upper limit of what you should be breathing. Less than that is better. When doing focused,relaxed breathing, you should be able to reduce your breaths per minute to four.

Good breathing uses the diaphragm rather that the chest. The effects of this are to allow slower, fuller breaths. Hyperventilation is much less likely to occur in people who use the diaphragm to breathe. Among others things such as acting as a Lymphatic pump the diaphragm massages the abdominal organs and by equalising the pressure difference between the thoracic and abdominal cavities, prevents the upward movement of organs such as the stomach and gall bladder, helping to correct acid reflux and gall bladder problems.

Bad breathing tends to be localised in the upper chest and rapid chest breathing is the hallmark of classic hyperventilation or over breathing. People who hyperventilate usually say that they can't take a full or satisfying breath and run out of breath easily. They feel they need to breathe more but, if they try find that it makes them feel worse.

Over breathing should be avoided at all times & especially during the haze

To Avoid chest/over breathing:

1. Maintain an upright posture at all times as much as possible to allow for diaphragmatic breathing. If sitting make sure you are not leaning back on your chair.
2. As you sit upright you will notice a slight tone in the abdominal muscles but make sure to relax all the secondary muscles of breathing such as chest & shoulders.
3. Breath only through the nose as mouth breathing is detrimental on two counts - It induces over breathing/gulping too much air and the toxins inhaled can stay in the lungs for up to 60 to 120 days. Nasal breathing on the other hand can filter it out and it can leave the body in 15 to 20 mins. In addition to acting as a filter, the nose also humidifies, adjusts the temperature and regulates the flow (in and out) – essential roles when you’re exposing yourself to the outside polluted air 20,000 times a day. Interestingly, we’re most vulnerable to this while asleep and should ideally sleep on our left side* (see below)
4. The chest should not move when you are breathing. You will feel the gentle rise & fall of your belly particularly the area just below the ribcage (around the diaphragm area).

Try to remain in a cooler environment to avoid heavy breathing. The warmer the temp, the greater the risk of over breathing. Do not wear tight fitting garments as that will restrict the movement of breathing muscles. Eat light & as little animal protein & processed foods as possible as this too can cause over breathing.

Try this simple exercise:

1. Sit upright (try not to lean against the chair)
2. Maintain a closed mouth and nose breath only.
3. Relax the whole body particularly the forehead, jaws, shoulders
4. Become aware of your breath by placing your palm on your belly and feel the gentle rise & fall of your belly. Maintain the slight tone of your belly- this happens naturally as you sit up tall/upright
5. Then place one palm under the nostrils and the other on the chest. If you are feeling too much draft of air going into and coming out of your nostrils chances are your chest is moving & you are breathing too much. On the other hand when you are breathing lightly and feeling a very slight draft of air going in and coming out, you will notice that your chest muscles hardly move at all! The ideal is when they don't move at all!!!
6. To prevent the chest from moving: Reduce the amount of air breathed in & breathed out. Especially during this haze. Breathing too much air is detrimental and will make you more breathless! It will also make you more susceptible to colds, coughs, virus attacks.
7. Reduce the depth of air being breathed in and out
8. Maintain relaxed diaphragm/breathing muscles.
9. Try shorter inhalations & relaxed exhalations - just relaxing the diaphragm will help
10. You may experience slight air hunger (a need to breathe more to compensate for this. Instead swallow & avoid the urge to do this) This is when there will be dilation of bronchioles and you will feel greater oxygenation
11. Try to remain conscious of your breath for at least 3-5 mins. Just being aware of your breath will slow it down.
12. During the day try this simple exercise many times and you will feel a noticeable difference by the evening. Try this and let me know if it helped!

Low-volume breathing often reduces the effort of breathing, leads to relaxation of respiratory muscles, and improves the function of the diaphragm.

Other tips for good breathing/good health:

1. Cold water showers are much better for your breathing & overall health rather than warm/hot showers
2. Sleep on your side & not on back (preferably on left)
3. Supplements such as Omega 3 found in fish oil, flaxseed oil
4. Magnesium; B Vitamins & Co Enzyme Q10
5. Add more fresh turmeric, ginger, garlic & onion to your cooking.

Recipe : If you have a cold or cough or fatigue try this recipe : Cayenne or any other chillie pwdr a great cure for pretty much everything. Boil water on the stove, and add cayenne or any chillie pwdr (hotter the better) crushed garlic (4 cloves), half an onion, and grated ginger. THIS COMBINATION IS AMAZING. It is SO powerful. The most vital ingredients are the cayenne and garlic, but the onion and ginger are also very helpful. Make sure and boil everything until the onion is mushy, and the garlic is too. Keep a lid on, but every so often inhale the steam from the boiling remedy.. very soothing! Pour it into a glass and drink the whole thing. It is very potent. You can add honey (make sure liquid is not hot when you add honey. It has to be brought to room temp if you add honey) to it.

Other useful tips:

1. Nasal wash with salt water once a day (avoid if you have ear infection). Water should not be too warm, just tepid and not too salty (like ocean water)
2. If you find that the mucosa in your nose (inside your nose) is very dry, lubricate it with olive oil or coconut oil.
3. Avoid too much animal protein as it will make you over breathe & fatigued easily. Eat lightly cooked meals.
4. You will find that when you breathe lightly you will not feel hungry easily and be much more energised despite the haze.

The body is intelligent and can adapt to any conditions provided we provide it with the:

• Right Food, Enough hydration
• Light breathing so that we get enough oxygen & maintain the right pH balance.
• Yoga stretches which will induce light breathing & relaxation of the body & mind.
• Avoid strong breathing practices & heavy exercise which induce mouth breathing & over breathing during the haze

Summary:

Sit or stand upright as you go about your day. This will enable diaphragmatic action & prevent you from chest breathing & hyperventilation The current haze can lead to hyperventilation & a rise in respiratory ailments. To prevent this: Keep your mouth shut and ensure that you are only breathing through the nose at all times. This will help prevent colds, coughs, mucous & phlegm production.

If you breathe imperceptibly through just your nose, something astonishing happens – your bronchial tubes enlarge naturally.Breathing lightly will help stop sneezing, get rid of headaches, reduce appetite, keep you slimmer, calm your mood. In challenging times like this your body will be better able to cope!

180 turnaround

After a week of “better-than-Singapore’s fate”, things took a 180-degree turn on Saturday and I’ve been hiding indoors ever since. Maybe except for a short run on Sunday morning with the TPRC gang (after scrapping the planned Solaris route), some gym work, Vinyasa Yoga, grocery shopping and paying the bills. This is what happens when the parents are away! Oh and one of the fishes I was babysitting turned belly up on Friday; SW suggested I get a FEW replacements as “insurance”. Goes without saying my “babysitting” skills are top notch.

We Michael continued with the switchabouts – lots of flexibility and instability workouts on this morning’s workout. A good thing too since I’ve been nursing a head-egg since yesterday. BTW, does anyone know if I can send my medical bills to the Indonesian embassy?????

Weekend Getaway in Tropical Bali

Yesterday’s outdoor massage (thanks Ayu for the recommendation!) after the run did eased the sore hips and hopefully a full day of rest will do the remainder.

PACM Annual Dinner 2013 – Pictorial Edition

Runners gathered and let their hair down for the PACM annual event at Klang Executive Club on Saturday night. There were feasts, singing, dress ups, comic actions, “Psy” and most importantly, great camaderie and company with likeminded folks.

Monday Blues

Hit hard this morning – I was lethargic and seriously considered bagging this morning’s planned leg workout and swapping it for a chest (Michael’s initial suggestion) or shoulder routine. Then again, no guarantee that I won’t be lethargic or tired as the week progresses and it’s really postponing the inevitable. And do you people really wanna hear my whines for a few more days? Thought so.

Hah! Something happened between getting up and starting this week’s workouts…I surprised myself and Michael by rocking it! Yeehah! Yes, I’m gloating…live with it.

Single set of:
a) Smith machine squats (back to 25lbs increases for each set; maybe more coz I refused to look closely in case I freak out!)

Supersets of:
b) Cybex plate weight loaded leg squat press (discovery and miracle number 1! Michael was hesitant about me doing this but we compromise and reduced the weight load)
c) DB raised static lunges (discovery and miracle number 2! At this rate, if the shops had been opened, I would have made a mad dash and buy a few lottery tickets! Oh, doing the actual workout was you know, you know…you know la!)

d) Technogym leg extension (nothing like starting at the last heaviest load and there’s nowhere to go but up. Yup, powering through Monday blues)
